Creatine: The Most Boring, Best-Studied Supplement in the Gym
Walk down a supplement aisle and creatine looks almost insulting in its plainness. No bold "PUMP" branding, no neon tub, no proprietary blend hiding its dosages behind a trademark. Just a white powder that has been studied in hundreds of clinical trials across six decades. In an industry built on hype, creatine's biggest selling point is that it doesn't need any.
What it actually does in the body
Creatine is stored in muscle as phosphocreatine, a rapid-fire reserve your cells tap to regenerate ATP, the molecule that powers every muscle contraction. During short, intense efforts, your phosphocreatine system is the first energy pathway your body reaches for, faster than aerobic metabolism, faster than glycolysis. Supplementing with creatine monohydrate raises the size of that reserve by roughly 10–40%, depending on your starting levels and muscle fiber makeup.
A bigger phosphocreatine tank means you can regenerate ATP faster during repeated bursts of effort: a heavy set of squats, a sprint interval, a Zone 4 push on the board that you need to hold for one more round. It doesn't make you stronger by itself. It lets you do more of the work that makes you stronger, set after set, week after week.
Where the evidence is strongest
Creatine's research base is unusually deep for a supplement, and the effects cluster in a few well-established places:
- Repeated high-intensity efforts. Sets of sprints, sets of heavy lifts, interval blocks in Z4 Threshold or Z5 Peak — anything requiring short bursts of maximal output with brief recovery between them.
- Strength and lean mass over time. Combined with resistance training, creatine consistently shows modest but real gains in strength and fat-free mass compared to training alone.
- Recovery between sessions. Some evidence points to reduced muscle damage markers and faster recovery of force output after intense training, which matters most to people training multiple hard sessions per week.
- Cognitive and neuroprotective research. A newer and still-developing body of work suggests creatine may support brain energy metabolism, particularly under sleep deprivation or stress. This area is promising but far less settled than the strength-and-power evidence.
What it is not particularly good for is pure aerobic endurance. If your training lives almost entirely in Z1 and Z2, don't expect creatine to move the needle much on its own — its advantage shows up when the effort gets short, intense, and repeatable.
Dosing without the mythology
The protocol that actually holds up in research is unglamorous: 3–5 grams of creatine monohydrate per day, taken consistently. That's it. You don't need a "loading phase" of 20 grams a day to see benefits — loading just gets you to saturation faster (within about a week instead of three to four), not to a higher ceiling. You don't need to cycle off it. You don't need it flavored, buffered, or micronized to work.
Monohydrate is also the form with the evidence behind it. Newer variants marketed as more "advanced" haven't shown themselves to outperform plain monohydrate in head-to-head research, no matter what the label implies.
What it isn't
Creatine is not a stimulant, not a fat burner, and not a substitute for programming or effort. It won't turn a mediocre training plan into a good one. What it does is remove a small, real ceiling on how much high-quality work you can do in the zones that build strength and power — which is exactly why it shows up so often in research on hybrid athletes who need both an aerobic base and a strong top end.
Where the dashboard fits in
Creatine's effect is most visible in exactly the moments a color-coded heart rate display makes obvious: the third round of intervals when your tile used to slide from orange back to yellow, and now holds. The fourth heavy set that used to fall apart in Z5 and now stays controlled. The board won't tell you creatine is working, but it will show you the pattern that creatine is built to support: repeatable hard efforts, without the same early fade.
The bottom line
Creatine monohydrate is cheap, safe for most healthy adults at standard doses, and backed by more consistent evidence than almost anything else on a supplement shelf. It won't replace sleep, protein, or a good program. It will, reliably, help you get a little more out of the hard efforts those things make possible.
